You do not lose the benefits of a workout if you fail to drink a shake within 30 minutes. Resistance exercise raises muscle protein synthesis for many hours, and research directly comparing protein before versus after training has not found an important difference in lean-mass gains [1,2].
Post-workout nutrition still matters because it helps you meet daily needs and prepare for the next session. The urgency depends on when you last ate, the session’s demands, and how soon you will train again.
Protein: Meet the Daily Target
A practical meal generally contains about 0.3–0.4 g of high-quality protein per kilogram of body weight, often 20–40 g for adults. This is a useful range, not a threshold that makes smaller amounts worthless. If you ate a protein-rich meal within a few hours before training, your next normal meal is usually sufficient. After training fasted or when the next meal will be delayed, eating sooner is sensible [2,3].
Muscle protein synthesis begins in response to exercise itself; dietary protein augments that response. Total daily protein and consistent resistance training are more important than a narrow “anabolic window.”
Carbohydrate: Match the Recovery Demand
Carbohydrate restores glycogen, but not everyone needs aggressive replacement immediately after lifting. Prioritize it when the workout was long or high-volume, when another demanding session occurs the same day, or when daily carbohydrate intake is otherwise low. When there are 24 hours or more before the next session, normal meals can usually replenish glycogen adequately [3].
Carbohydrate is not required to stimulate muscle protein synthesis when enough protein is consumed. Its main post-workout roles are energy and glycogen replacement.
Fluids and a Practical Plate
Replace meaningful fluid losses according to the change in body mass, thirst, heat, and sweat rate. When rapid rehydration is required, approximately 1.25–1.5 L per kilogram of body mass lost can account for continued urine losses [4]. Avoid forcing this amount when losses were small or rapid recovery is unnecessary.
A straightforward recovery meal combines a protein source such as eggs, yoghurt, fish, tofu, legumes, chicken, or lean meat; carbohydrate according to training demand, such as rice, potatoes, bread, oats, fruit, or pasta; vegetables or fruit; and enough fluid to restore normal hydration.
