Protein supports muscle repair and growth, but more is not always better. Training quality, sufficient energy, and consistency remain essential.
A Realistic Daily Target
A large meta-analysis identified about 1.6 g/kg/day as the estimated point beyond which additional protein did not, on average, produce further gains in fat-free mass during resistance training. The upper confidence limit was about 2.2 g/kg/day; this does not make 2.2 g/kg a proven optimum or guarantee [1].
For most healthy adults lifting regularly, 1.6–2.0 g/kg/day is a practical target. The higher end can be useful when dieting, eating mostly plant protein, or preferring a safety margin. Lean, resistance-trained athletes in an energy deficit may sometimes need more; recommendations based on fat-free mass should not be converted into a universal body-weight prescription [2,3].
Example: an 80 kg lifter using 1.6–2.0 g/kg would aim for approximately 128–160 g/day.
Distribution Across Meals
Spread protein across three to five meals that fit your schedule. About 0.3–0.4 g/kg per meal is a useful starting range, commonly 20–40 g. A proposal of roughly 0.4 g/kg across four meals helps reach 1.6 g/kg/day, but it is not a strict threshold [4].
Leucine contributes to the muscle-protein-synthesis response, yet a universal 2.5–3 g “trigger” is not established for every age, food, or meal. Evidence for a clear leucine threshold is stronger in older adults and isolated proteins than in younger adults eating whole foods [5].
Protein Sources and Safety
Use varied foods: dairy, eggs, fish, poultry, lean meat, soy foods, legumes, mycoprotein, and suitable protein powders. Plant-based diets can support strength and muscle gain when total protein and essential amino acids are adequate. Soy often performs similarly to dairy, while evidence for some other plant sources is less certain [6]. Combining varied plant foods across the day is normally sufficient.
Trials in adults without kidney disease have not shown adverse changes in kidney function from higher-protein diets over the periods studied, but long-term evidence is limited [7]. People with kidney disease, pregnancy, significant medical conditions, or prescribed diets should seek individual clinical advice.
