Nutrition for Muscle Gain, Fat Loss, and Body Recomposition

Learn how to adjust calories, protein, and progress targets for muscle gain, fat loss, or body recomposition without rigid formulas.

Energy balance influences whether body weight rises, falls, or remains stable, but it does not determine alone how every kilogram changes. Resistance training, protein intake, training experience, sleep, and starting body composition all affect the result.

Muscle Gain: Use a Conservative Surplus

An energy surplus can support muscle gain, but research has not established one universally optimal surplus [1]. Rather than prescribing 250–500 kcal to everyone, begin near maintenance and adjust from the trend in body weight, gym performance, measurements, and recovery.

A reasonable starting rate is roughly 0.1–0.25% of body weight per week, with beginners sometimes progressing faster and advanced lifters generally using the slower end. Rapid weight gain increases the likelihood that more of the gain is fat. Keep protein around 1.6–2.0 g/kg/day and let carbohydrate and fat fit energy needs and preference.

Fat Loss: Preserve Training and Lean Mass

Create a moderate deficit that produces a sustainable downward trend. About 0.5–1% of body weight per week is a broad range, but lean or highly trained people should usually remain near the slower end. A meta-analysis found that energy deficits impair lean-mass gains and estimated that a deficit around 500 kcal/day prevented gains on average; this is not an exact boundary for every person [2].

Maintain resistance training with meaningful loads. Some volume may need reduction if recovery worsens. Higher protein can be helpful in a deficit, but recommendations as high as 2.3–3.1 g/kg refer to fat-free mass in lean, resistance-trained athletes and are not a universal body-weight target [3].

Body Recomposition

Gaining muscle while losing fat is possible, particularly for beginners, people returning after a break, and those with more body fat. It can also occur in trained people, but it is slower and less predictable. Recomposition does not require eating at exactly maintenance calories; it requires progressive resistance training, adequate protein, and an energy intake compatible with the individual.

How to Adjust

Track a weekly average of body weight for at least two to three weeks. Also monitor waist or other measurements, training performance, hunger, recovery, and adherence. If the trend does not match the goal, make a small calorie adjustment and reassess. Daily scale changes mostly reflect water, glycogen, food mass, and sodium—not instant fat or muscle change.
