Carbohydrates and Hydration for Strength Training

Learn when carbohydrate improves resistance training, how to scale daily intake, and how to hydrate without rigid or excessive protocols.

Carbohydrate and fluid support exercise, but neither requires an extreme protocol for every gym session. Their value depends on training volume, previous meals, recovery time, environment, and individual sweat loss.

When Carbohydrate Helps

Resistance exercise uses phosphagen, glycolytic, and oxidative energy systems. Muscle glycogen contributes, particularly as volume rises, but type II fibres do not rely “almost exclusively” on glycolysis.

A systematic review found that extra carbohydrate was unlikely to improve resistance-training performance in a fed state for sessions with up to about ten sets per muscle group. Benefits appeared more often with fasted controls, very high volume, prior glycogen-depleting exercise, or two demanding sessions in one day [1]. Therefore, carbohydrate is useful contextually—not a universal pre- or intra-workout requirement.

Daily Intake

Choose carbohydrate according to total energy needs, training volume, sport demands, and preference. Broad sport-nutrition ranges such as 3–5 g/kg/day can suit moderate training, while more may be appropriate for high endurance or very high-volume schedules [2]. These are planning ranges, not mandatory targets. During fat loss, reduce calories according to the plan while retaining enough carbohydrate to train effectively; no fixed cutting range suits everyone.

Intra-Workout Carbohydrate

Most fed lifters completing a normal 45–75 minute session need only water. Carbohydrate during training may be useful for unusually long or high-volume sessions, fasted training, or multiple sessions in one day. Ordinary sports drinks or familiar foods are sufficient; specialty carbohydrate powders are not necessary.

Hydration and Sodium

Start normally hydrated and drink enough to limit excessive losses without gaining body mass from overdrinking. The effect of dehydration varies with heat, exercise type, and study design; the common 2% rule should not be presented as an automatic performance failure in every setting [3,4].

Estimate personal sweat loss by comparing nude or consistently clothed body weight before and after training, then accounting for drink consumed and urine produced. One litre of water is approximately one kilogram. Sodium needs depend on sweat loss, sweat sodium, heat, duration, and diet. A fixed quarter-teaspoon of salt is not appropriate for everyone, and people with relevant medical conditions should follow clinical advice.
