6-Week Football Strength & Power Plan

Football strength isn’t just about lifting heavier weights. You need to produce force quickly, control it on one leg, accelerate well and transfer power through the hips and trunk. This six-week plan combines two gym-based strength and power sessions with one speed-focused session each week. The workload builds gradually, eases off in week four, peaks in week five and tapers again in the final week. It is designed for intermediate players who already train regularly and have access to a full gym plus enough safe space for sprinting, jumping and medicine-ball work.

How the plan works

Each of the three weekly sessions has a different job.

The first is the main lower-body strength day. Squats provide the foundation, while reverse lunges add single-leg strength and control. Nordic hamstring curls, calf raises and Copenhagen planks add work for areas that take a lot of stress during sprinting, cutting and kicking.

This isn’t simply a “stronger quads” workout. Football asks you to produce and absorb force through the hips, knees, ankles and groin, often while supported on one leg. The exercises here build general strength for those demands without pretending that gym work can reproduce the exact mechanics of sprinting or striking a ball.

The second session is about speed and explosiveness. Short accelerations come first, while you’re fresh, followed by broad jumps, rotational medicine-ball throws and lateral bounds. Dead bugs finish the session with slower trunk-control work.

Treat the sprints as quality work, not conditioning. Week one begins with four five-second accelerations and the volume gradually increases before dropping again later in the block. If the final efforts turn into slow, heavy runs, the session has gone too far. The same rule applies to the jumps and throws. Low repetitions are intentional. A powerful jump or throw is useful; another five tired repetitions usually aren’t. Take enough recovery to keep the movement fast and clean, even if that means resting a little longer than the minimum shown in the table.

The third session brings heavier hip-dominant strength together with upper-body power. Trap-bar deadlifts and hip thrusts develop force through the hips, while the push press lets you express power through the whole body rather than keeping every session focused below the waist. Single-leg Romanian deadlifts bring the emphasis back to unilateral hip control, and Pallof presses finish with trunk work that resists rotation.

Across all three days, the six weeks follow the same basic rhythm: build, back off, peak, then taper. Week four deliberately reduces the workload, while week five contains some of the hardest work. Week six cuts volume again rather than trying to finish the program with one final exhausting week.

Fit the program around football

Your football schedule comes first.

If you have no team training or matches to work around, a simple setup could be:

  • Monday: Lower-body force
  • Wednesday: Acceleration and projection
  • Friday: Total-body power

That gives you at least one day between sessions and spreads the heavier work across the week. Once team training and matches are added, the schedule needs more flexibility. Avoid placing the acceleration session next to your hardest conditioning day, and when possible keep it at least 48 hours away from a match. A heavy lower-body session immediately after a match with a lot of sprinting is also unlikely to be a good combination.

During a congested match week, completing all three extra sessions may simply be too much. Reducing gym volume is better than forcing the entire plan through already-fatigued legs. Technical shooting can be added around the power work, but only while the quality stays high. A short set of well-executed shots is very different from a long shooting session, small-sided games or conditioning. All of those contribute to your total workload.

If you miss a session, move on rather than squeezing two workouts together. And don’t add missed sprints to the end of a strength day just to tick them off the plan. Warm-ups should also match the session.

Before squats or deadlifts, work gradually toward your training weight with several easy sets. Give lunges, Nordics and single-leg RDLs a few lighter practice repetitions of their own. Before sprinting, start with easy movement and build gradually through drills and a few progressive accelerations. Your first counted sprint should not also be the first time you’ve moved quickly that day.

Use a flat, non-slip surface with enough space to slow down safely. Jumps should finish with controlled landings, and medicine-ball throws need enough clear space that rebounds cannot hit another person. If sprint speed, jump distance or landing quality drops noticeably, the explosive part of the workout is finished.

Progress without turning every week into a max-out

The strength exercises use a straightforward progression.

For squats, lunges, trap-bar deadlifts, hip thrusts and push presses, begin toward the lower end of the prescribed rep range while keeping the listed RIR. Add repetitions as long as technique stays clean and you still have the required amount left in reserve. Only increase the weight once you can reach the top of the range across your sets without breaking the prescribed RIR.

Nordic curls are slightly different. Progress by improving control, using a longer lowering range and relying on less assistance before thinking about adding external load. On single-leg exercises, both sides need to meet the standard. Don’t choose the load based only on your stronger leg.

For the explosive exercises, progression is not about chasing more fatigue. Sprint quality, jump distance and clean, fast throws matter more than simply completing extra repetitions. The program gradually builds those exposures through the first three weeks, eases back in week four, pushes performance in week five and then reduces the workload in week six. Think of the weekly prescription as the maximum useful amount of work, not an obligation to complete slow repetitions after your output has already dropped.

Equipment, recovery and substitutions

This program needs more than a basic weight room.

You’ll need access to a rack and barbell, dumbbells, a trap bar, hip-thrust setup, calf machine, secure Nordic setup, cable station and medicine ball. You also need enough safe space for short sprints, broad jumps, lateral bounds and rotational throws.

If a particular setup isn’t available, choose a replacement that keeps the purpose of the exercise as close as possible. For example, another controlled hamstring exercise can replace Nordics when there is no safe anchor, although the training effect won’t be identical. A front squat can replace a back squat if you can still load it appropriately.

What matters is not simply replacing one movement with something that “feels hard.” Six-second accelerations replaced with high-intensity bike intervals, for example, would turn a speed exercise into conditioning. High-repetition squat jumps would also be a poor replacement for low-repetition broad jumps because the emphasis changes from horizontal power to fatigue.

Session duration will also vary more than the 35-minute average suggests. The heavier build and peak weeks can take around 50–65 minutes once proper warm-ups, unilateral exercises and longer rest periods are included. Weeks four and six should be shorter. Don’t save time by cutting recovery between sprints, jumps or heavy lifts. Hamstrings and groin deserve particular attention because sprinting, kicking, Nordics and Copenhagen work all load them. Persistent tightness, worsening sprint speed, altered running mechanics or a sudden drop in force are signs that the workload needs to be reduced or reassessed.

What this plan can realistically improve

The program can make you stronger, more explosive and better able to express force quickly.

Squats, trap-bar deadlifts and hip thrusts develop general force capacity. Sprints and jumps train you to produce force quickly against the ground. Rotational medicine-ball throws add a whole-body power element, while the Copenhagen and Pallof work help build control around the pelvis and trunk.

Those qualities can support better acceleration and potentially a harder shot, but they do not automatically create either one. Shooting still depends heavily on technique: your approach, plant-foot position, sequencing, swing speed, ankle position and where you actually contact the ball. Becoming stronger while repeatedly practicing poor contact is unlikely to give you the result you want.

That’s why this program works best alongside good football practice rather than instead of it. It also isn’t a complete football-conditioning program. There is no dedicated change-of-direction training, deceleration work, aerobic conditioning or repeated-sprint conditioning. The focus is deliberately narrower: build strength, acceleration and the ability to project force.

After six weeks, realistic progress might mean stronger lifts, more consistent short accelerations, better control when landing and more powerful medicine-ball throws. If your shooting technique is already good, those physical improvements may also contribute to a stronger strike. If you want to test the result, take a few easier days first and then repeat the same 10-metre acceleration test and a consistent shooting test under similar conditions. Comparing random shots with different balls, distances or levels of fatigue won’t tell you very much.

Common questions

Will this program automatically make me shoot harder?

No. It develops strength and power qualities that can contribute to shot speed, but ball striking is still a technical skill. How you approach, plant, sequence the movement and contact the ball matters just as much.

Where should I put team training?

Team training and matches take priority. Move these three sessions around your hardest pitch days rather than forcing football around the gym program.

Why are the sprints so short?

They’re designed to focus on acceleration and the early part of the sprint. The long recovery is there so each effort can stay fast rather than gradually turning into conditioning.

Can I sprint or do Nordics when my hamstrings are sore?

Meaningful soreness or any change in your movement is a reason to reduce the workload rather than force high-speed sprinting or hard eccentric work. Pain or a sudden loss of function should be assessed appropriately.
